How to Set Up Your Desk to Protect Your Lower Back
If your lower back aches by the end of a long day at the desk, the setup around you is a good place to start. A few changes to your chair, screen, and keyboard can take a surprising amount of load off your back. Here’s a simple, step-by-step way to set up your workspace, whether it’s a campus office, a home office, or a library table at Texas A&M.
The Short Answer
Sit with your feet flat, your back supported, your screen at eye level, and your keyboard close, then get up often. Mayo Clinic’s office ergonomics guide recommends adjusting your chair so your feet rest flat on the floor, keeping the top of the screen at or slightly below eye level, and getting up to walk around as often as you can. Harvard Health suggests getting up at least every 30 minutes.
No setup makes eight hours in a chair easy on your back. The goal is a position that asks less of it, plus regular breaks.
Start With Your Chair
Your chair sets up everything else, so adjust it first.
- Feet flat. Raise or lower the seat until your feet rest flat on the floor. If your feet don’t reach, use a footrest so your thighs stay level.
- Hips and knees at about right angles. Keep your legs uncrossed.
- Support the curve of your lower back. Use the chair’s back support, or put a small lumbar roll or rolled towel behind your low back.
- Sit back, not on the edge. Perching forward takes the backrest out of the job.
- Arms resting gently. If your chair has armrests, set them so your elbows stay close to your body and your shoulders relax.
Cleveland Clinic has a simple way to find a good sitting posture: slouch all the way down, draw yourself up and accentuate the curve of your low back, then let go about 10 degrees. That’s roughly where you want to sit.
Then Your Screen and Keyboard
Once the chair is right, bring the work to you instead of leaning toward it.
- Screen height: the top of the screen at or slightly below eye level.
- Screen distance: Mayo Clinic suggests no closer than about 20 inches and no farther than about 40 inches, roughly an arm’s length.
- Keyboard: directly in front of you, with your wrists and forearms in line and your shoulders relaxed.
- Mouse: on the same surface as the keyboard and within easy reach.
- Hands: at or slightly below the level of your elbows while you type.
When the screen sits too low or too far away, most people slide forward and round their back to see it. That’s often what turns a decent chair into a sore back by mid-afternoon.
Laptops, Libraries, and Home Offices
Not every workspace adjusts, so here’s how to handle the common ones.
- Laptops: the screen and keyboard are attached, so one is always in the wrong place. Raise the laptop on a stand or a stack of books and use a separate keyboard and mouse.
- Library and classroom chairs: sit all the way back, put a rolled jacket or sweatshirt behind your low back, and keep your feet flat.
- Rolling chairs: Cleveland Clinic advises turning your whole body instead of twisting at the waist.
- Standing desks: Mayo Clinic suggests doing some work standing if you can. Switching between sitting and standing beats doing either all day.
Long stretches of grading, writing, or studying are where these small details add up. Set a timer if you need to, and stand up when it goes off.
What to Look for in a Provider
If your back still hurts after you’ve cleaned up your setup, a few things are worth asking about before you book.
- An exam before any adjustment. A detailed history, range of motion, and orthopedic and neurologic testing, so care is based on what’s found.
- Imaging only when it adds something. X-rays should follow the exam findings, not replace them.
- A plan you can follow at your desk. Good care includes what to do between visits, not just what happens on the table.
- A willingness to refer. If the exam points somewhere outside chiropractic, you should hear that plainly.
- Clear communication. You should understand what care involves, how long it may take, and what it costs before you start.
Why Setup Alone Isn't Always Enough
A good setup lowers the load, but it doesn’t change what’s already irritated. According to Harvard Health, sitting puts more pressure on the discs than standing, and many people notice tighter, more painful back muscles after sitting a long time. If the ache keeps building no matter how you sit, lower back pain when sitting can be a sign that a disc, joint, or nerve is already irritated, not just that your chair is wrong.
Pay attention to where the pain goes. Pain that stays in the low back is a different picture than pain that spreads into the buttock or down the leg, which can point toward a herniated disc or SI joint dysfunction. That’s why every visit starts with an exam.
What a Visit Looks Like at River of Life
Care here follows three steps: Prime, guided breathing to help your body settle; Facilitate, a gentle, specific adjustment based on what the exam found; and Integrate, what happens between visits. For desk-related back pain, that last step matters most: therapeutic exercise built around your exam gives you a few targeted moves to do between meetings or classes, instead of a generic stretching routine.
When It Is More Than a Sore Back
Most desk-related back pain improves with better habits and time, but some symptoms need medical care first.
When to get medical care right away
These are reasons to see a doctor or go to the ER, not to book a chiropractic visit.
- Numbness in the groin or inner thighs, or new trouble controlling your bladder or bowels. These can be signs of cauda equina syndrome, which needs immediate medical attention.
- Leg weakness that is new or getting worse.
- Back pain with a fever, or after a fall or accident where a broken bone is possible.
- Back pain with unexplained weight loss, or pain that won’t ease no matter how you lie.
A Quick Desk Checklist
Run through this the next time you sit down:
- Feet flat, hips and knees at about right angles
- Low back supported by the chair or a small roll
- Top of the screen at or just below eye level, about an arm’s length away
- Keyboard and mouse close, elbows relaxed at your sides
- Up and walking at least every 30 minutes
- To stand, scoot to the front of the seat and straighten your legs instead of bending forward at the waist

I recently experienced a sciatic nerve issue that caused significant discomfort and made everyday activities extremely difficult. Even simple tasks like putting on my socks, shoes, or pants in the morning would take me at least 20 minutes because of the pain and limited mobility. I came here for treatment, and within a month, I was amazed at how much better I felt. The pain that had been interfering with my daily routine was gone, and I was able to get back to my normal activities. I’m very grateful for the care and professionalism I received. I highly recommend this establishment to anyone experiencing similar pain or discomfort. They made a significant difference in my quality of life!Posted on Google![]()

Dr. Hansen actually took X-rays of my spine and went over them with me in detail while explaining my care plan. It was such a different experience from other chiropractors I’ve seen, where treatment began without first getting a clear picture of what was actually going on. Having now experienced both approaches, the difference is astounding. I really appreciate the thoroughness and thought that went into understanding my condition before beginning treatment.Posted on Google![]()

I came in to see Dr. Hansen about 3 months ago. I was having pretty severe neck pain daily. I was struggling with extreme migraines at least 2-3 days a week. After the new patient exam he found underlying issues that were causing the pain and headaches. He made a plan for me and I’m so happy to say that my daily neck pain is gone, I’ve had one migraine since I started. On re exam day I was literally in tears because I had no idea how much those issues were affecting my daily functioning. My overall quality of life has been improved. I am so grateful for the Dr. and this practice! They genuinely care about their patients and take their time to listen and find solutions. 10/10 highly recommend⭐️⭐️⭐️⭐️⭐️Posted on Google![]()
